* Rest day on paper, never in execution. So this evening I plan on taking my daughter to her first concert. A heavy metal one, we will see Shadow of intent and Angel maker. She is the only one that will get down on some Death core metal with me. So it should be a very loud fun evening.🤘 Started the day off at 5 am got the Evo podcasts going. Browsing through some of the past shows. Hit the treadmill mill for 30 minutes keeping heart healthy at 125- 135 bpm. Did my yoga stretches. I am finding that I am starting to enjoy this as my mobility is getting better. To back it up I did my standard stretches getting my body loose, throw the dip belt on with a 25 lb plate and do 5 sets of 5 reps of pull–up's.

I did miss my last 2 meals for the day and am finishing this the next day. Anyway it was worth it. We had an amazing time at the concert. Unfortunately a girl in the mosh pit dislocated her knee and shadow stopped the show to get her some help. It did cut the show off early but I could tell my daughter was gassed out. And she finally understood why I said "No, you are not getting in the pit." Then the drive home was a hour and a half of silence. As both of us were beat up from how loud it was.
Definitely time well spent! She has a metal hangover today and has only come out to ask for Ibuprofen as she can move her neck and legs.

DAY 1 — PUSH WORK
CHEST | SHOULDERS | TRIS

• Well all, definitely up later than normal, set me off a bit, got up at 7 and moving pretty slow. Definitely need my rockstar zero before I do anything. Go over the news and see if I missed any bodybuilding news. Then I stumbled in to the garage for 35 minutes, running the heart at 125-135. Did my basic yoga stretches getting nice and warm following up with my basic stretches to finish up. As usual a few light sets to get everything firing off. And woke up!


*WORK SETS

• Dumbbell Bench Press
12–18 reps × 5 sets
Started with the 50s again. 15 clean reps, locked‑in form, chest tight and squeezed as hard as I can under load. I definitely am keeping this slow, at the top with load minimum I focus on squeezing the peck. Then down into a focused movement. And stretching deep as possible with a pause in the stretched position. And repeat.

• Incline Dumbbell Flyes — 15°
10–15 reps × 4 sets
10s, full stretch, slow squeeze. 15 reps on set 1, So did 12 on the rest of the sets. Focused on keeping tempo in time. Then on the decent slow and controlled pause at maximum stretch. Feeling it open you up. And arm angle plays a huge roll in this. I noticed that I feel the best in the chest with just a slightly bent elbow. That keeps it out of the sholder/front delt.

• Triceps Rope Pushdowns — 50 lbs
10–15 reps × 4 sets
First set felt super light at 15 reps. Focus sharp, feeling them contractions from top to bottom, keeping the pace slow. But on the contraction movement I push with heavy acceleration then slow accent back. On a 4 count. Hit 15 on the rest of the sets. Feeling pretty good after a couple weeks of deload. Everything seems to be healing up.

• Cable Lateral Raises
12–18 reps × 5 sets
Cross‑cable setup, at 10 lbs, Hitting 15 on all sets just taking time. No changes in tempo. Adjusting stance to hit all the fibers in the shoulders. This hard to write anything new about. Just got to work and put in the time.

• Seated Overhead Dumbbell Press (Arnold Press)
8–12 reps × 5 sets
Bench nearly vertical, 20s rotating up. First set 15 then to 12's finished off strong at 15. No shoulder pain from last week. So definitely moving forward.

• DAILY FUEL BREAKDOWN
- Calories: 3,550

- added a extra cup of rice to the cooker. Going to be an extra 145 grams of carbohydrates available in a day. As of late I take 2 cups and run it through the blender to add to the shakes.

I felt good after my workout. That was needed to shake off the metal overload of yesterday. I realized I didn't put anything on this morning just me and my thoughts and some weights. Definitely going to eat big today, funny missing a couple meals and made me feel like I am starving. Everything was pretty cookie cutter and plane today but still got it done even when my mind was saying fuck off. In that I feel was a win. I hope everyone is doing great. DAY 2 — PULL | BACK • BICEPS • REAR DELTS
• Started the day off well, 4 am grabbing my rockstar zero. Hitting the treadmill with the Evo podcasts on. Going through the older episodes. Definitely some good info and human storylines unfolding. Was on the mill for 40 minutes keeping the heart at 125-135. Transitioning to the floor for some yoga following up with my standard stretches. Plan on getting the family up here after my workout. We got to drive over the hill for a dr. appointment on Monday. We will stay the night. So tomorrow's training will have to be in the evening. Not a big deal. I have prepared my food for the day. Just have to load my box and go!

• Bent‑Over Barbell Rows
50 lbs — 15, 15, 15
Back locked in place, bar path clean, reps and feeling very easy to move, very light in hand, it felt good to put a big squeeze in the back, crush some walnuts between my blades, working in the upper/mid traps. I keep tempo and rhythm timed every thing in check you get the most out of this. Still feel the burn in the lats by rep 15. On the first set. Find the target angle to hit the group of muscle you want to work.

• Lat Pulldowns ( shoulder width + Unilateral)
75 on the stack, 35 for uni.
Shoulder‑to‑narrow rotation for 18 reps. The stack feels light. But taking the time here is key. Keep the plan in check.
Unilateral rounds pushed 25 on each side for 6 sets. So all in total 12 sets. Think this is one of my favorite movements. Just the stretch at the top feels really good.

• Seated Cable Rows
100lbs today — 15, 15, 15
Full resets, tight pulls, 90‑second discipline resets. Form is spot on. Slow and controlled. Thinking about the sweep from head high to hip, keeping the line straight in the movement. You will feel the load shifting out of the arms into the lats, then into mid back under squeeze.

• Face Pulls
20 lbs. 25 reps x 3 sets
Rear delts really fire off on this. But definitely can feel the shoulder blades rotating out, and pulling together middle of the spine. Hitting the mid/upper back and traps.

• Seated Cable Dumbbell Curls
65 lbs
Set 1–6 strong eccentric pull, then a very slow decent on a 4 count.
Arms cooking. Tension kept on each arm for a set, then switched arms no rest till both sides hit. This is done in a way – explode up...slow on the way down. This has probably lead to the shape of my bi's the most.

• Pullovers
75 lb dumbbell — 3×20
Sideways on the bench, letting gravity peel the lats open. Nothing uncomfortable in this loaded so disciplined and controlled movements.

• Extra sets, spider curl,
90 seconds between sets
15 lbs x 3 sets hit 10 on this, for all 3. Have been liking this as the arm finisher. Big and full after done.

TEAM USP — DAY 3: Legs, Calves & Abs 🔥
Lower body work, deload work.

• 181.2 Lbs This morning. I really want this to start going the other way!

Needed extra time this morning to get movement fluid. Of course I had my Rockstar zero straight away at 4am even getting home past my bed time and being exhausted. My internal clock hits at 0330-0400 every day. On the treadmill mill for 40 minutes heart rate up to 125–135. Into yoga stretching following up with deep Leg stretching. So today feels like a big win as I was fighting the urge to go back to bed for a few more hour's.

• Leg Press
4 plates or 180lbs, stance wide today.
Paused reps. Smooth and controlled.
4×12, quads begging for more plates. I like the wide stance. I can bottom out on this getting a big stretch. And easy to come out the hole.

• Cable Crunches
We are still at 100 lbs, like last time. Spine arched, hips pulling through.
Controlled and systemic.
And doing 6 sets . I ran this up to 20 reps. This is definitely giving my rib a time out and not feeling it at all as of late.

• Romanian Deadlifts
100lbs, back loosened, belt tight. Hamstrings takes the load fine.
10 on the opener. Staying with last weeks reps set, to 8 for 5 sets. Still feeling pretty good. I know once the weight goes up reps will go down.

• Calf Raises
110 lbs on a 2‑inch platform, heels hanging deep.
Stretch, squeeze, repeat. 5 sets done.

• Hanging Leg Raises
Weighted sets with 5 lbs on the feet.
Strict, no sway. 10 reps with a rest of 60 seconds between sets.
Abs looking good, definitely popping.

• Smith Machine Squats
180 lbs, wide stance, tempo locked.
8, 10, matched again for sets 3 & 4. Nice and smooth. Form is natrual in this. The foam isn't really needed doing this one.

• Hack squat started this off light as the finish touch 140 on, 3 sets neutral stance, toes pushed down 12, 10, 10. quads good and hot. The foam box is still in play. It is definitely becoming easier to hold.

Feeling pretty good over all. Glad in the end I cranked this out. As I feel a lot better than when I got up. Neck was stiff, back too. Was being a cry baby in my mind trying to talk myself out of doing anything. But only person I would let down is me. That also means the most. As you are the only one that can beat yourself. Day 2: Pull (Back, Biceps, Rear Delts)
Day 3: Legs & Abs, Calves

Day 1: Push (Chest, Shoulders, Triceps)
Barbell Bench Press: 4 sets of 10 - 20 reps. Focus on a controlled descent and explosive push.
Overhead Press (Barbell or Dumbbell): 4 sets of 8-10 reps. Core stability is key here.
Incline Dumbbell Flyes: 4 sets of 12-15 reps. Deep stretch at the bottom to target upper chest.
Lateral Raises: 4 sets of 15-20 reps. Lead with the elbows for side delt isolation.
Triceps Rope Pushdowns: 4 sets of 12-15 reps. Keep elbows pinned to your sides.

Day 2: Pull (Back, Biceps, Rear Delts)
Bent-Over Barbell Rows: 4 sets of 8-10 reps. Pull toward your hip for maximum lat activation.
Pull-Ups or Lat Pulldowns: 6 sets of 10-20 reps. Use a wide grip to target the lats. Will do unilateral pull downs, keep grip up, pull elbow to hip!
Seated Cable Rows: 4 sets of 12-15 reps. Use a neutral grip and squeeze the shoulder blades together.
Face Pulls: 4 sets of 15-20 reps. Pull toward your forehead to hit rear delts and traps. Keep chest out!!!
Barbell, Dumbbell, EZ-Bar Curls: 6 sets of each 10-12 reps. Control the negative phase.
Pull overs: 3 sets of 15-20 reps, stay focused on the stretch!
Day 3: Legs, Calves & Abs
Barbell Squats: 4 sets of 6-8 reps. Rotate from flat foot to lifted heal
Romanian Deadlifts (RDLs): 4 sets of 8-10 reps. Focus on the hamstring stretch,do not round your back!
Leg Press: 4 sets of 10-12 reps.
Seated or Standing Calf Raises: 4 sets of 15-20 reps. Use a slow tempo and hold the peak contraction.
Hanging Leg Raises: 4 sets of 12-15 reps. Targeted lower ab work. Will use 5 - 10 lbs on feet. Using focus on internal rotation of hips and chest to hit all abs $
Cable Crunches: 4 sets of 15-20 reps. Weighted abdominal isolation. hold contractions 2-3 seconds!
Daily ped's: Right now I'm on Test E, 100, 50, Primo e, 20 Tren A, 180 Mast E and Anadrol on Heavy day's and feeling good. 8 iu of gh split AM and PM. GH in am is 10-20 minutes before cardio and is done i.m. and my gear is supplied by US-pharmacies. To this point I got on my own.
